Morning sunlight and sleep: a week of camping moved people 1.4 hours
The advice is usually "get ten minutes of morning light", and I could not find a study behind that number. What I did find is better. Wright and colleagues at the University of Colorado took people camping in the Rocky Mountains for a week with no electric light, and their circadian clocks synchronised to sunrise and sunset. Melatonin began rising 1.4 hours earlier, and it happened to everyone, night owls included. That is a large effect from changing the whole light environment rather than adding a morning dose. Which suggests the popular framing is half a story: indoor living both starves you of light by day and gives you too much of it at night, and the evening half may be the one doing more damage.

The camping study
Kenneth Wright and colleagues published Entrainment of the Human Circadian Clock to the Natural Light-Dark Cycle in Current Biology in 2013, out of the University of Colorado Boulder.
Eight participants spent a week camping in the Rocky Mountains with only natural light and campfires. No torches, no phones, no electric light of any kind. Their circadian timing was measured before and after.
After that week, melatonin onset had shifted about 1.4 hours earlier, aligning their internal night with the actual dark. And the detail I find most persuasive: it happened to all of them, including the people who behaved as night owls in ordinary life. Chronotype did not protect anyone from the effect, which is a strong hint that a good deal of what we call being a night owl is a light-exposure pattern rather than a fixed trait.
The authors' framing of normal life is worth quoting in substance: electric lighting and the built environment are associated with reduced sunlight during the day, increased light after sunset, and a delayed circadian clock. Three things, not one.
A follow-up from the same group, published in Current Biology in 2017, extended this across seasons and looked at weekend camping, which matters if you were about to object that a week in the mountains is not a life.
Why the effect is so large
Because the difference between outdoors and indoors is much bigger than it looks to you.
Your eyes adapt so well that a room feels adequately lit and an overcast afternoon feels ordinary. Measured, they are not comparable: outdoor daylight is brighter than typical indoor lighting by orders of magnitude, even under cloud. The circadian system responds to intensity, and it is reading a signal your conscious experience has already normalised away.
So a person who wakes indoors, commutes indoors, works indoors and comes home to lamps has spent a day at light levels that, to their circadian clock, resemble a long dusk. Then they add several hours of screens and household lighting after dark, which their clock reads as the day continuing. Both halves push the same direction: later.
Camping removes both distortions at once. That is why a week of it moves people more than any amount of standing at a window.
Where "ten minutes" comes from
Now the part I came to check, and the answer will be familiar if you have read anything else on this site.
The specific protocols in circulation, ten minutes, twenty minutes, thirty minutes, within an hour of waking, are far more precise than the evidence I could find behind them. I went looking for the trial that established a dose and did not find one. What exists is a well-established mechanism, a large effect from changing the whole light environment, and a set of round numbers that appeared somewhere downstream.
This is the same shape as the 20-minute nap, the 20-minute rule for getting out of bed, and the 10-3-2-1-0 rule. A real thing, wearing a number nobody measured. The source index has the rest.
To be clear about what I am and am not saying. I am not saying morning light does not work. The mechanism is among the best established in the field and the camping data is strong. I am saying that if someone tells you ten minutes is the threshold, they cannot show you where that came from, and neither can I.
The half nobody mentions
Read the Colorado framing again: less light by day, more light after sunset, later clock. The advice industry has taken the first of those and built a morning routine out of it, while the second is at least as large a departure from the conditions our circadian system evolved under.
The evidence on evening light is not thin. In the study behind every phones-and-sleep article, evening use of a light-emitting reader suppressed melatonin by about 55% and delayed dim-light melatonin onset by over 1.5 hours, which is the same order of magnitude as the camping effect, running the other way.
So if you are going to do one thing with your light environment, I would not automatically pick the morning. Getting outside early is easy, pleasant and probably helpful. Dimming the evening is harder, less pleasant, and on the numbers may matter more. The phone article covers that side.
What I actually do
- Outside in the morning, without timing it. I am confident about the direction and not about the dose, so I do not pretend to a dose. Long enough to have been outside, short enough that I keep doing it.
- Outside rather than at a window. Glass cuts the intensity, and the intensity is the whole point.
- On overcast days too. This is the counterintuitive one. An overcast morning is still far brighter than your kitchen.
- Dim the evening. The half I used to ignore, and the one where the measured effects are largest.
- If a schedule needs moving, consider a weekend outdoors. Not as a cure, but the camping data suggests a couple of days of natural light does more to your clock than a fortnight of good intentions indoors.
This sits third on my list of five changes, behind a fixed wake time and getting the phone out of the bedroom.

Does morning sunlight really improve sleep?
